Strength Training for Swimmers: Building Power and Endurance

For competitive swimmers, the pool isn’t the only training ground. Strength training, often referred to as dryland training, is a crucial component for peak performance. While swimming itself builds endurance, strength training adds the power and muscle efficiency needed to propel you through the water with greater speed and distance.

Why Strength Training Matters

Imagine a powerful engine encased in a flimsy frame. That’s essentially a swimmer who relies solely on pool workouts. Strength training strengthens the muscles used for all four strokes, particularly the core, back, shoulders, and legs. This translates to:

  • Increased Power: Stronger muscles generate more force with each stroke, propelling you further and faster.
  • Improved Technique: A strong core stabilises your body, leading to a more efficient and streamlined stroke.
  • Enhanced Endurance: Stronger muscles fatigue less easily, allowing you to maintain a powerful stroke for longer distances.
  • Reduced Risk of Injury: Strong muscles and connective tissues are better equipped to handle the repetitive motions of swimming, reducing the risk of overuse injuries.

Building a Strength Training Program for Swimmers

Here’s how to incorporate strength training into your swimming routine for optimal results:

1. Focus on Compound Exercises: These exercises engage multiple muscle groups at once, mimicking the movements used in swimming. Examples include squats, lunges, deadlifts, rows, presses, and pull-ups.

2. Prioritise Core Strength: A strong core is the foundation for a powerful and efficient stroke. Exercises like planks, side planks, and Russian twists are excellent choices.

3. Don’t Neglect Plyometrics: Plyometric exercises involve explosive movements that train your muscles to generate power quickly, translating to faster starts and turns. Jumping jacks, box jumps, and squat jumps are good options.

4. Train for Both Strength and Endurance: Strength training can be categorised into two main types:

[* **Low repetitions (1-6) with high weight:** Builds maximum strength for explosive movements.

* **Higher repetitions (8-12) with moderate weight:** Improves muscular endurance for sustained swimming.]

 

5. Schedule Workouts Wisely: Avoid strength training immediately before a swim practice, as it can lead to fatigue. Ideally, schedule strength training sessions on separate days or at least a few hours apart from pool workouts.

Sample Strength Training Routine for Swimmers:

This is a basic example, and you can adjust it based on your experience and goals. Aim for 2-3 strength training sessions per week, with at least one rest day in between.

Warm-Up (10 minutes): Light cardio like jogging or jumping jacks followed by dynamic stretches.

 

[Strength Training (40-45 minutes):

  • Squats: 3 sets of 8-12 repetitions
  • Lunges: 3 sets of 10 repetitions per leg
  • Deadlifts: 3 sets of 6-8 repetitions
  • Pull-ups (or assisted pull-ups): 3 sets of as many repetitions as possible
  • Dumbbell Rows: 3 sets of 10-12 repetitions per arm
  • Overhead Press: 3 sets of 8-12 repetitions
  • Plank: 3 sets of 30-60 seconds hold
  • Side Plank: 3 sets of 30-60 seconds hold per side]

Cool-Down (10 minutes): Static stretches to improve flexibility.

Remember:

  • Maintain proper form: This is crucial to avoid injury. Don’t hesitate to use lighter weights if form suffers.
  • Listen to your body: Don’t push yourself through pain. Take rest days when needed and gradually increase intensity.
  • Fuel your body: Eat a balanced diet to support muscle growth and recovery.

By incorporating strength training into your routine, you’ll be well on your way to becoming a stronger, faster, and more efficient swimmer. So, hit the weights, hit the pool, and watch your performance soar!

Excellent Triathlon Swim Coaching with Hollie

I’ve been having swimming lessons with Hollie while training for a triathlon, as I wanted to improve my freestyle technique and feel more confident in the water. Chester (Kam Sau Y) has been a brilliant instructor. My son, Jack, and we as parents were extremely impressed during the trial session so much so that Jack immediately asked if Chester could be his swimming instructor. She was originally fully booked, and the only available slot was 5:30–6:00 pm on Sundays, which didn’t work for us. Despite this, she was incredibly kind and adjusted her schedule to start earlier so she could accommodate us. That alone shows her dedication and commitment. Jack has now completed his fifth lesson. Mel B Swim Expert Basingstoke - got my son swimming in 6 sessions

Mel B has been fantastic in getting my 10 year old son to swim. I honestly could not believe my eyes, seeing the rapid improvement in my boy’s ability. We’d tried group lessons at the town pool when he was younger. I spent £400 there in total and he’d learnt nothing. So I thought I’d give 1-2-1 lessons a go.
